  • Second Q, but looked like his first.

7 enthusiastic souls posted on a somewhat brisk day at the Punisher.  Here’s what went down:

COP: 25 SSH; 15 Don Quixotes (these were supposed to be Saab style – my fault for going too fast); arm circles -10 small, 5 big, reverso, 15 American hammers; 20 APDs and 35 LBCs.

Mosey to the basketball court for 3 rounds of suicide doublers.  Reps of 1-2-4-8-16 while running suicides with the following exercises: burpees, jump squats and merkins.

Then mosey to the side of the school where we partnered up and took turns running the lap while your partner did 100 reps of the following exercises: copperhead squats (not cobras – thanks Toga), flutter kicks, WWII sit ups and dips.

Next to the school wall for alternating chair sits and balls to the wall.

Followed by some quick sprints on the bus loop, 50/75/100%.

Then back to the flag for rings of fire with merkins and burpees followed by 30 LBCs.  At the COT, I concluded with some inspirational words from the great orator, Sir Winston Churchill.

    Moleskin:

This was my second Q, though it could easily have been mistaken for my first.  Thanks for putting up with me boys.  Counting off during the exercises is still a work in progress.

  • Change is not always good

An unsuspecting crew of 6 posted for some slightly different exercises at The Punisher.  Here’s how it went down:

Mosey to basketball court for standard issue warmup COP.

First evolution = 10 yd escalator run.  PAX completes an EMOM of escalating 10 yd shuttle runs.  Min 1 = 1 10 yd run, min 2 = 2 10 yd runs, …. up to 17 before we couldn’t finish within the minute

2nd Evolution= ground and pound for time: 4, 30 sec sets of merkins (30 sec rest between sets), repeato for bench hops and squats

20 sec sets of core exercises with no breaks: incline bear crawl reach, decline mtn climbers, plyo bench merkin (more on that later), decline bear crawl reach

Mosey back to flag for hip-up sit-ups and flutter kicks

    COT

NMM:  It’s no mystery that YHC will try some variations on exercises just to mix things up a bit.  The EMOM 10 yd shuttle run was advertised as a mental hurdle as much as physical.  YHC is not sure that really happened, but the progressions were interesting.  The PAX went from such great lines as “I got up for this?” (Fudd) and “should we plank?” (Wedding Singer) during the first few minutes, no chatter after we got past 12 minutes, and “I’m dizzy” (Pucker) after the last couple of passes.  Minutes 16 and 17 were pretty much a constant shuttle run, and we could probably get to 18 or 19 if we ever do it again.

Then there was the bench core work series…  The value of the bear crawl reaches is debatable, but the plyo bench merkin was a disaster.  Following the sets of merkins, nobody (especially YHC) could launch themselves from the ground to the bench without risk of eating the bench.  It turns out that doing merkins AYG for time vs counting reps adds a different dimension and will need to be repeated.

Thanks to the PAX for indulging me and testing a totally non-P90x based workout.

    Stay Classy,

    Toga

  • The Great Eight

A Pax of 8 including one 2.0 FNG showed up for a President’s Day workout.

    COP

    The following in cadence:

20 SSH, 10 Don Quixotes, 12 Imperial Walkers, 15 Copperhead Squats

Mosey to the pavilion for Lindsay’s:  Dips and PLT

Mosey to the back field for Bear Crawl Inch Worm:  Maintain elbow plank while the six bear crawls to the front.  Cycle through three times.

Bermuda Triangle between the light posts.  Bear crawl to the first post and perform 10 dive bombers.  Bunny hop to the second post and perform 20 WWII sit ups.  Lunge to the third post and perform 30 mountain climbers.  Repeato.

Off to the back of the school for a triple check:  BTTW, Donkey Kicks, run to the basketball hoops and back.

Mosey around to the side and circle up for some nomadic polar bears.  Bear crawl around the circle performing 9 merkins every 90 degrees.  Maintain the circle for merkin/burpee shuffle.  Pax can call burpee or merkin, single scoop or double.  You just can’t call what was previously stated.

Mosey back to the parking lot for 10 minutes of Mary.  Kicked off with American Hammers and moved around the circle for dealer’s  choice: LBCs, flutter kicks, freddy mercurys, box cutters, APDs, leg lifts, and something else.

    Chum Bucket took us out.

    NMS

Team Splinter arrived in full force today with two 2.0s who led the way today.  Well Done!

A lot of shoulders and abs today.  Triple check with BTTW and Donkey Kicks gives no relief between transition.  Bunny Slope has pioneered a nearly vertical inverted BTTW position more appropriately called ATTW.  Beyond being all around cooler, this position also provides functional benefit of being able to see the runner approach for transition.  Besides, if your arms give out, you crack your head, but preserve your face.

It was great to finish the workout with an abs beat down.  Offshore claimed we hit a bonus round of time today based on what we accomplished, but it was all completed in 45 minutes.

The Pax headed out for coffee.  First attempting the local coffee shop, we ended up at the Blvd Starbucks since the local shop was not open this early in the morning.  Good discussion around the table covering a variety of topics: Who is still around from the 9/20/14 initial Richmond post?, more 2.0 inspired workouts, and the challenges of driving trucks across high bridges.  Plans for Ides of March and April Earth Day HHDH were being developed as well.

I wonder if there will be a 5K this year for Earth Day?  It’s never to early to be thinking about an Earth Day 5K, right Singer?

  • Grammy Friendly Workout

Six Punisher regulars escaped the post-grammy fartsack for a Splinter led beatdown.  Avoiding the brisk breeze we ran towards the back of the school for COP.  The following is more or less what transpired:

    COP
    – SSH x25
    – Hellicopter x15
    – Copperhead Squat x15
    – LBC x15

    The Thang
Mosey to our favorite Monday morning bus loop for curb crawls.  Bear crawl across, crawl bear back.  Up to 7, repeat 7 and back down to 1.  Various Al Gore positions for the PAX members whom finished early.

Quick jaunt across the sport court, admiring the newly wrapped goal posts, to find a friendly bench.  Partner up for Dora 1-2-3.  Exercises were step ups (x100), derkins (x200), flutter kicks – 2 count (x300).  Partner runs from the bench and around the bus loop while the other partner exercises.

Slow saunter to the Pavilion for double 11s (or 22s).  Dips & Squats.  Starting at 20, perform dips on the bench then run to our favorite light pole and perform 2 squats.  Run back to the bench for 18 dips followed by 4 squats at our light pole.  Continue until numbers are reversed.  Plank up in a circle when finished.

Quick clockwise run of ring of fire before flapjacking on your six for some mary.  20 count of american hammers, box cutters, APDs, maybe something else.

    Moleskin
Toga strolled in as the last pax member today touting his fondness for Adele.  Apparently the grammy’s are an annual event in the Toga household.

YHC’s timing was impeccable today as the tomatoes finished their loop around the complex right as we commenced APDs.  Luckily this was at the completion of the workout.  None of the PAX stuck around long after COP to find out if the authorities were called.

Not much mumblechatter today as we were well distributed throughout the AO today.  Unlike last week, not much sitting in one place.  The only time Offshore’s shoe lights stopped shining was during hellicopters during COP.

Great job to all today.  Those derkins were no joke.

    Splinter out.

  • Overtime

Super Bowl chicken wings and fermented beverages were no match for five fellows posting for The Punisher.  After brief greetings at the ShovelFlag we went at it like so:

COP in school sideyard with 15 x Side Straddle Hops, 10 x Imperial Walkers, 10 x Don Quixotes, and Arm Circles with 10 small and 5 big both forwards and reverse.

Quick mosey to the pavilion for 13 Acres Baker’s Dozen.  Thirteen exercises completed in sequence:  Carolina Dry Docks, Alternating Front Lunges, Box Cutters, Incline Merkins, Alternating Side Lunges, Flutter Kicks, Decline Merkins, Back Lunges, American Hammers, Merkins, Squats, Little Baby Crunches, and Mountain Climbers.  Start with 13 of the first exercise and complete 7 of the remaining exercises. Continue rounds of the same exercises moving the 13 reps while continuing 7 of the other exercises.  PAX completed 9 rounds.  In the ninth round, we completed 13 reps of the last 5 exercises replacing the Mountain Climbers with Burpees.

    Return to Shovel Flag

    Moleskin:

YHC promised a post-Super Bowl friendly workout and opted for a ground and pound routine rolled out at prior versions of The Punisher.  As discussed in earlier attempts, we might make it through the rounds if the initial COP warmups are reduced.  We could also pick up the pace.

    Welcome to FNG Bunny Slope.

    Announcements:

Efforts to fill out Blue Ridge Relay, Ragnar Relay and Smokey Mountain Relay teams continue – check with TYA, Toga, and Swirly respectively if you are interested.  Registration may still be open for the Belmonte race – we have F3 brothers shooting for different distances.

Lockjaw is heading up a 2nd F Hump Day Happy Hour on Wednesday, 2/15 at Ardent in Scott’s Addition.

  • You never know who might be listening

Eight redwoods posted for super coupon Monday.  Here’s how it went down:

Thang:  Mosey to field by school for warmup COP: SSH, Imperial Walkers, Strict “Sippy Cup” Merkins, Goblet Squats

Mosey to basketball court for suicides: 1. Suicides with coupons and flutter kicks finisher, 2. Suicides with coupons and burpee finisher, 3. Unweighted suicide

Mosey to wall and partner up:

    1. One person executes Wonderbras while partner does 10 burpees, repeato x3
    2. One person holds BTTW while partner executes 20 kettlebell swings, repeato x3
    3. Unweighted suicide
    4. Mosey to playground where one partner completes 10 weighted step ups while partner does froggers, repeato x3
    5. Complete max pull-ups (unassisted and then continuing with spot)

Mosey to flag for Mary fun:

    1. Face your partner and execute sit-ups with coupon pass for 2 min
    2. Partner one does 10 coupon presses while partner executes flutter kicks, repeato x3

    COT

NMM:  Someone who shall remain nameless (Hint: name rhymes with blob) recently stated in some rather blasphemous words that they would never lift a kettle bell.  Challenge accepted!  The PAX was greeted with an array of coupons befitting an F3 coupon Monday: 45# kb, 35# kb, 2 25# db, cinder block, and one 25# kb kindly lent by Mr Bucket.  Hilarity ensued as it quickly became evident to the PAX that nobody was getting out without carrying some weight through the exercises.  At least two of the PAX noted that they didn’t know what to expect, but it wasn’t what they got today.  YHC believes that boredom is the enemy of fitness, so it’s always good to mix things up.  Other items of note:

    • Double Bag was back and crushed it.
    • Ronnie suffered an injury while falling out of a tree.., but not on the F3 clock.
    • Saab did indeed abide through the whole thing.
    • Beware of alternative facts spread by Lab Rat on proper burpee form.
    • Kettlebell swing lessons are given on Thursdays at Circus Maximus.

    Stay Classy,

    Toga

  • Don’t step in the Fudd

A mildly moist group of 11 hardy souls, including 1 FNG, posted on another beautiful day at the Punisher for YHC’s VQ.  Here’s what went down:

COP: 20 SSH; 13 Don Quixotes; 15 arm circles (frontwards then backwards); and 40 LBCs.

Mosey to the picnic tables for a round of 10 burpees; 20 derkins; 30 WWII sit ups; 40 flutter kicks; and 50 Freddy Mercuries, with a quick run to the light pole and 10 jump squats between each set of exercises.

Next hit the basketball court for 5 merkins, then bear crawl to the other side for 5 more merkins (go back and forth 3 times).

Then mosey to the jungle gym and partner up for 3 sets of 5 pull ups and 20 partner leg throws.

Followed by some quick sprints on the basketball court, 50/75/100%.

Mosey to the front of the school.  With your partner, alternate wall sits with laps around the parking lot.

Then back to the flag for two merkin rings of fire followed by 20 LBCs and the COT.

    Moleskin:

After some debate, we named the FNG: “Double Bag,” for his sensible choice of footwear liners.  On the ride home in Saab’s clown car, we debated about changing the name to “The Weather Man,” based on the FNG’s attire for the day.  I agree with Honey Do, that “Double Bag” allows for double entendre, so we will stick with the original name.

P.S. I am pleased to report that none of the PAX stepped in the Fudd.

  • Inaugural F3 RVA CSAUP…”and it’s not even noon yet…”

44 intrepid gents presented themselves for the first F3 RVA CSAUP.  The following is just some of what transpired and YHC has no doubt there are countless other stories to be told here…

Swirly Q (Dogpile):  COP in amphitheater.  Perform the following on each step (18 steps total):  10 Merkins, 15 Dips, 25 LBC’s.  Run (3.3 miles) to next AO – Punisher

Circle K (Punisher):  COP.   Perform exercise at 3 points…25 LBC, 25 WWII, 10 Burpees.  Three rounds…first round, Lunge from point to point, second, Kerioke, third round, bear crawl from point to point.  Quick COP at end and then run (3 miles) to next AO (Mary Munford)

Sippy Cup (Mary Munford):  COP.  First round:  Person throws frisbee.  PAX runs until frisbee lands.  Perform 5 merkins and then “crawl” to frisbee (alternating bear crawls, crab walks, broad jumps, one legged bear crawls, others?).  11’s:  Jump Squats and LBCs.  6’s:  Burpees and Merkins.  Run back to original AO beginning at Grove (2.5 miles).

Swirly leads COT.  Adjourn to cookout thoughtfully prepared by Circle K.

    Moleskin:

Beginning the first workout in the pre-dawn hours, the PAX appeared to fill the entire space of the amphitheater.  After a few disclaimers and a warning to “pace yourselves fellas” for the long morning ahead (i.e. 3 hour workout) Swirly began the COP.  Given the large number of PAX, the outright enthusiasm shown by all – the sound of Swirly and the PAX hitting their cadence resonated throughout the park…It was all the Q and PAX could do to keep chubs from forming and continue the work at hand.  As everyone began the first exercise and advanced up the steps, initial concerns regarding the lack of mumble chatter were quickly laid to rest as the-usual-suspects made their presence known.  Once everyone advanced to the top of the amphitheater, the PAX proceeded to run through the city toward the next AO with at least half a dozen flags in hand.

As the PAX began to filter in to Punisher, they were greeted by Circle K who had a full set of provisions available for everyone to refuel.  Once everyone was  accounted for, Circle K took the Q and led us through the aforementioned beatdown…It’s a frickin’ triangle people!  It was about that time that YHC realized this was no ordinary workout and we weren’t even half way through.  The mumble chatter of surrounding PAX was alive and well, however, which made the call to advance toward our next AO seem to come somewhat sooner than expected.

It was during the run to Mary that YHC extended an offer to carry Hampton Roads flag being carried by Dreamliner.  Having carried a flag during prior run, little thought was given to the fact that this was  a) a different flag and b) an industrial grade flag built by RVA brethren.  It was at that point that YHC’s pace slowed considerably and he began imagining running with one of Honey Do’s sand bags as a mild form of relief.  Tclaps to Dreamline and the rest of the H.R. contingent for carrying that flag through all three legs!

As the PAX filtered in to Mary they descended upon the provisions which were well received by all.   Doner Kebab, who was experiencing a bit of chafing, began polling the PAX for some form of lube to ease the friction.  Although no one seemed to carry DK’s preferred brand, Big Tennessee (BT) did offer up a pack of his “One Wipe Charlies”.  Not knowing if the wipes were suitable for the area upon which DK was looking to apply them did not stop him from giving it a go.  YHC learned later that DK was demonstrating odd contortions during the COP due to a burning sensation brought about by the Charlies-wipes.

Sippy led the 3rd Q with his usual precision and timing.  Despite leading a PAX which had been moving for over 2 hours, he brought a workout that was diverse and kept everyone on their toes, if not knees.  (YHC personally did not have any ability to perform one-legged bear crawls…on a good day they represent a challenge…after running several miles they were fairly impossible.)  Sippy then gathered us up at Grove and gave final instructions on how to get back to the starting AO and conclude the workout.  Offers were extended to “race” for those who were willing – a challenge taken up by some…not taken by YHC by the way.

As we circled-up we took inventory of those who were there throughout the morning and present.  Marv took us out with some highly inspirational words.  Many then adjourned to the tailgate where Circle K already had a fire going with his weenies roasting.

    Acknowledgements:

Extreme thanks to Circle K, Sippy Cup, and Swirly for pulling this together.  Provisons, logistics, and leadership were outstanding!

Particular thanks to Circle K for purchasing all provisions, ensuring proper provisions were available at each AO, and for pulling together an awesome tailgate.  IMPORTANT:  If you haven’t already, PLEASE throw some deceased-presidents Circle K’s way – in whatever amount you feel appropriate.

Thanks to “Lab Rat brewing company”.  I know a lot of effort goes into making what I personally view as an outstanding product…

Thanks to the Hampton Roads PAX for making the trip and joining in our first ever CSAUP.  We look forward to attending your first someday

I am certain there were many more achievements and stories, which I look forward to hearing about in the back blast.  Thanks for a great day gentlemen.  I am truly proud and always appreciative to be part of such a fine group.

    Saab abides.

  • A Visit to 13 Acres

8 PAX members gathered in the parking lot for a MLK Day beatdown.  A virtual flag was planted and we were off.  This is what happened.

    COP

13 SSHs IC, 13 Don Quixotes IC, 13 Merkins IC, 130 LBCs IC

    The THANG

    1.  For 8 Minutes, do as many as possible of the following:  10 Donkey Kicks, 10 Carolina Dry Docks, bear crawl 10 yards, 25 LBCs, 10 Break Dance Kicks, crab walk 10 yards back to school and repeat.

Saab gave a 20 count.  Mosey to bus loop.

    2.  Partner up for relay.  One partner will sprint around the bus loop.  He will then tag the other partner who will do the same.  Each partner does this 4 times.

Toga gave a 20 count.  Mosey to playground.

    3.  TABATAS – Three 8 cycle rounds.

    • Round 1 – Tuck Jumps/Angled Knee Jumps
    • Round 2 – Merkins – start with close grip for cycle 1 get wider each cycle until cycle 4.  Repeat close grip to wide grip for cycle 5 – 8.
    • Round 3 – LBCs/Mountain Climbers.

Lockjaw gave a 20 count.  Mosey back to flag.

Numberama, Namerama, YHC took us out.

    Moleskin

It was an honor to lead this PAX for MLK Day at an AO that YHC knew so well growing up.  Before Holton Elementary School was built in the late 90s, this was a city park know to many in the area as Thirteen Acres.  (YHC is unable to confirm if this was the actual name.)  It was a large open space with a playground and a house that remains on the property.  When Holton Elementary opened in 1999, it was the first new school the city had built in many years.

The theme during the COP was 13.  All exercises had 13 in them.  The AO is close to mile 20 for the Richmond Marathon.  To help the PAX get through the mile 20 wall, we worked continuosly for 8 minutes.  During the 8 minute exercise, most completed at least 3 cycles with Toga completing at least 3.5 cycles.  Outstanding work!  During the relay repeats, YHC noticed that Saab got stronger with every lap.  All PAX members performed well during difficult TABATA cycles although YHC had nothing left at the end the Merkin cycle.  YHC was most impressed today with his youngest son who was dressed and ready to go without his alarm going off at 4:40 AM.  Great job E.T. (Evil Twin)

    Announcements:

Thank you to all for allowing YHC to lead today!

  • Valley Forge

A hearty five showed up today seemingly impervious to the cold and ready to start the week off right.

COP – SSH x20, 10 Don Quixotes, 10 Imperial Walkers, 20 Carolina Dry Docks

On to the picnic area for some 11s – Deep dips on the benches, run to the street and squat jumps.

Next up was the triple check – BTTW along the school, box cutters, and a runner.

Mosey to the playground for a medley for pull up/chin up AMRAP followed by 25 PLT.  Repeato three times.

A nice icy jog around to the front of the school and some Dora 1-2-3 – 100 Donkey Kicks, 200 flutter kicks, 300 LBCs.

Drop down in the deeper snow and finish up with Mary – American Hammer, APD, Leg Lifts (left and right), Hello Dolly, Rosalitas.  Ring of fire twice through – 10 merkins each round.

    Abacus took us out.

    NMS:

3 degrees.  Some say it was colder, but at that temp a few degrees doesn’t matter.  Mumble chatter was to a minimum as the Pax was focused on getting the work done.  At one point Offshore laid down when he was supposed to be the standing partner in the PLT.  Perhaps a quick nap was an early sign of hypothermia?

Saab came in without pants.  Shorts only.  That just isn’t right.

YHC is going to finish thawing out his digits.
