  • Supple Leopards

    To recover from Spit’s birthday beatdown, Corned Beef Bulkhead and Beat It did a Tabatta timed mobility workout with the handy dandy app. We did so in order to ensure we were being supple leopards and setting up our week for success. And dang if we didn’t feel good at the end.

    4X Suicide warm up runs – 25 Y, 50 Y, 75 Y, 100 Y
    Tabatta:
    40 sec. On, 20 sec. rest
    3 sets of 6 moves.

    Set 1: Legs (jumping lunges, jump squats, burpees, calf raises, olympians, curtsy lunges)
    Set 2: Abs ( dying cockroach, leg raises, flutter kicks, LBCs, alabama & marching glute bridge)
    Set 3: Upper Body (Merkins, arm circles, shoulder press, dips, table tops & something else)

    CoolDown: Group stretches to Tabatta Timer

    What is a Supple Leopard you might ask?

    You can take a look at the book at link for the book at the bottom – essentially, the Bible for mobility and injury prevention, as well as muscle gain, that the Air Force made us flip through when they had nothing else for us to do on a down day.

    This book written by Physical Therapists and CrossFit Coaches in 2012 was very influential in the SpecOps communities 10 years ago, hopefully still is. It’s a great text book with visuals and additional body stretches, calisthenics, appropriate form for lifting, and all the creative ideas you can do with a lacrosse ball, foam rollers, pvc pipes etc. etc. A great source of wisdom to supplement or all the BEATDOWNS we do —

  • “Do you guys ever think: what the **** are we doing out here?” Birthday Scrabble


    A frosty morning indeed (19 F) with five posting for a delayed birthday Q: “Beat It’s 40th Birthday Scrabble.”

    There were zero “coming in hot” today per Opus’s stern warning the night before. Beaver from New Kent was actually on site 10 minutes early. We all deserve rounds of applause for waking up 10 minutes earlier to defrost cars, grab extra mittens and make it on time.

    After some warm burpees and a mozy, Bulkhead said what we are all thinking :

    “Do you guys ever think: What the **** are we doing out here?”

    Warmup: Butt kickers, high knees, karaoke, side straddle hops, squats and the soldiers.

    Thang 1: Wheel of Musical Fun
    One partner runs a lap around the bus loop, while the other follows the Jello Legs directions. A clock is running 1:50 intervals and when the whistle blows, anyone running does 5 burpees on the spot. They are exempt if they beat the time and tag their partner. Soundtrack: Home Alone 2 Music

    All was fun and games until Beat It tore his calf muscle out of nowehere on lap 4. Ah — the irony the 40th birthday. Shoulda done more warmups in these temps I guess. Or … blame the Duck Walk.

    Thang 2: Scrabble
    One partner holds plank position with the Scrabble tray and the other partner runs across the field to the scrabble bucket to grab one random letter. First team to form a 5-letter word gets to take a break (truthfully the team with the most points wins, not the first to finish). However today, there was only one word formed and that would be the word “SCOOT”

    Winners: Opus & Bulkhead with “Scoot” – 7 points

    Appreciate the concern and awareness for Mitchell Leahy, a senior at Hanover High and at our church youth group, that just ran away from his adopted parents this weekend. He’s 6’0″ tall skinny red headed kid, can’t miss him. We have hope that he is still in the RVA area.

  • DaVille Tabata

    Two showed up for a rainy workout. We had great music and conversation to motivate through the Tabata workout for this month. Exercises were Merkins, LBC’s, Forward lunges, back ward lunges, Alabama prom dates, wall sits and flutter kicks.

    Numberama, Namerama, YHC took us out in prayer.

    YHC broke out the iPhone and did a workout with music…hard with rock music to motivate

  • Daville TCB

    Trout and YHC posted for this work out on Monday. Tabata was on tap and we caught up on all the current events along with getting a great workout.

    Numberama, Namerama, Trout took us out in prayer.

  • Beat It Trout

    Who has the Daville Q? 3 guys showed up on a beautiful Monday morning. Trout took the Q. We started with a jog around Atlee to the side entrance near the bus loop. We triangled up and did some warmup exercises: Arm Circles, LBC’s, Merkins and some others. Triple check on the bus loop – 1 ran, 1 stepped up on bench and 1 did merkins. 3 rounds of each exercise. Headed back to the parking lot where we bear crawled to the first island and lunged to the second. We came back to the start with same exercises except backwards. Trouy took us out with a prayer. It was good chatting with the guys. I’m fortunate to get to have the opportunity to hang out/workout with all of the F3 guys. SYITG

  • “It’s like Rain… on your VQ day”

    Two fearless pax who know how to turn off sunday night football & set the alarm ⏰ arrived in the rain for a leg & speed workout. Reminiscent of Beat It’s VQ in a tropical storm.

    Warm-ups then over to:

    Bus Loop: “Wheel of Pain”

    • Goal: 12 laps (3 miles) as a team of 2
    • One runner at a time
    • Other runner does leg or ab workout in place
    • 120 second Tabata timer ⏲️
    • Queue some great tunes 🎵
    • Runner 1 runs
    • Runner 2 lunges etc
    • At the whistle, only the runner does 5 burpees
    • Motivation to finish your lap & tag your buddy to avoid burpees in under 2 minutes

  • Double Respect Surf n Turf

    With the time change from yesterday, YHC was well rested for this morning’s workout. Plant the flag and we mosey to the Bus loop entrance on the West side of Atlee High School.

    We circle up for 20 SSH, 10 4 ct Helicopters, 15 arm circles, 10 small 5 big, reverso, 10 DQ’s, 20 4 ct American Hammers, 10 4ct LBC’s, 10 reverse scorpions. recover.

    THANG

    With 5 today YHC sets up 4 stations with the 5th being the runner to run a lap around the outer bus loop. Station 1 (S1) – 40 merkins, S2 – Bench step ups, S3 – LBC’s, S4 – Plank (this was tough), S5 – run lap as the timer. We repeat this 2 more times.

    Mosey back to flag for some stretching, 20 more merkins to complete 160 merkins for the day.
